What is Energy Balance?

Think of your body's energy like a bank account. Calories are the currency. The food and drinks you consume are deposits, and the energy you burn throughout the day are withdrawals. Energy balance is simply the relationship between the calories you take in and the calories you expend.

This simple equation governs changes in body weight. It's not about specific foods being "good" or "bad," but about the total energy they provide. Before we go further, let's clarify what a calorie is.

A unit of energy. Specifically, it's the amount of energy needed to raise the temperature of 1 kilogram of water by 1 degree Celsius. In nutrition, calories refer to the energy we get from food and drink.

Where Your Calories Go

The "calories out" side of the equation is more than just your workout. Your body is constantly burning energy, even when you're resting. This total expenditure is made up of three main components.

1. Basal Metabolic Rate (BMR) This is the energy your body uses to keep you alive at rest. It includes functions like breathing, circulating blood, regulating body temperature, and cell production. BMR is the largest component of your energy expenditure, accounting for about 60-70% of the calories you burn each day.

2. Thermic Effect of Food (TEF) Your body uses energy to digest, absorb, and metabolize the food you eat. This is the TEF. It accounts for roughly 10% of your daily energy expenditure. Interestingly, different foods require different amounts of energy to process. Protein has a higher thermic effect than carbohydrates or fats.

3. Physical Activity This is the most variable component. It includes both planned exercise like running or lifting weights, and all the other movements you make throughout the day. This non-exercise movement is often called Non-Exercise Activity Thermogenesis (NEAT), and it covers everything from walking to the kitchen to fidgeting at your desk.

Finding Your Daily Burn

When you add up these three components (BMR + TEF + Physical Activity), you get your Total Daily Energy Expenditure (TDEE). This is the total number of calories you burn in a 24-hour period.

Calculating your exact TDEE requires laboratory equipment, but you can get a solid estimate using formulas. One of the most common is the Mifflin-St Jeor equation, which first calculates your BMR and then multiplies it by an activity factor.

Once you have your BMR, you multiply it by an activity factor that best describes your lifestyle.

Using Energy Balance for Your Goals

Your calculated TDEE is your maintenance number. Eating this many calories per day should keep your weight stable. To change your body composition, you need to adjust your intake to create either a surplus or a deficit.

For Fat Loss You need a caloric deficit. This means consistently consuming fewer calories than your TDEE. Your body, needing energy, will turn to its stored fat for fuel. A moderate deficit of 300-500 calories below your TDEE is a common starting point for sustainable fat loss.

For Muscle Gain You need a caloric surplus. This means consistently consuming more calories than your TDEE. The extra energy, combined with resistance training, provides the resources your body needs to build new muscle tissue. A small surplus of 250-400 calories above your TDEE is often recommended to promote muscle growth while minimizing fat gain.

When the body absorbs and stores more daily calories than it expends, it creates a positive energy balance.

Remember, TDEE calculations are just an estimate. The best approach is to use the formula as a starting point, track your progress for a few weeks, and adjust your caloric intake based on how your body responds.
