Ranking Carbs

Not all carbohydrates affect your body in the same way. Some cause a rapid spike in blood sugar, while others lead to a slower, more gradual rise. The glycemic index (GI) is a tool that helps us understand this difference. It’s a ranking system for carbohydrate-containing foods based on how they affect blood glucose levels.

Think of it like a speed rating for carbs. The scale runs from 0 to 100. Pure glucose, which causes the fastest and highest rise in blood sugar, is given a value of 100. Every other food is ranked in comparison to it.

Foods with a higher GI, like white bread or white rice and sugar, spike blood sugar levels more quickly than low GI foods, like oatmeal, apples and legumes.

What Affects a Food's GI?

A food’s GI isn't fixed. Several factors can influence how quickly its carbs are digested and absorbed, changing its score.

  • Nutrient Composition: Foods rich in fiber, protein, or fat tend to have a lower GI. These nutrients slow down digestion, which means sugar enters the bloodstream more gradually. An apple (low GI) has more fiber than apple juice (higher GI).
  • Cooking Method: The way you cook a food can change its GI. For example, al dente pasta has a lower GI than pasta that's been cooked until soft.
  • Ripeness: The riper a fruit or vegetable, the higher its GI tends to be. A green banana has a lower GI than a ripe, yellow one because the starches haven't fully converted to sugar yet.
  • Processing: Generally, the more processed a food is, the higher its GI. Instant oats have a higher GI than steel-cut oats, and white bread has a higher GI than whole-grain bread.

GI vs. Glycemic Load

The glycemic index is useful, but it doesn't tell the whole story. It only measures how quickly a food raises blood sugar, not how much carbohydrate is in a serving of that food. That's where the glycemic load (GL) comes in.

Glycemic load considers both the quality (GI) and the quantity (grams of carbs) of the carbohydrates in a food.

Watermelon, for instance, has a high GI (around 76). However, a single serving of watermelon doesn't contain much carbohydrate. So, its glycemic load is quite low. The GL gives a more complete picture of a food's real-world impact on your blood sugar. It's calculated with a simple formula.
