Knowing how to perform an exercise is one thing. Knowing how to string exercises together into a coherent programme is another. A well-designed routine isn't just a random list of movements; it's a structured plan where every session has a purpose. The goal is to apply stress, recover, and adapt, getting progressively stronger or fitter over time.
When designing an aerobic or strength training exercise program, one of the key tools to use as your starting point is the F.I.T.T. principle.
The FITT principle provides the four key variables you can adjust to create a balanced, effective plan. It stands for Frequency, Intensity, Time, and Type.
- Frequency: How often you train. Is it three days a week? Five?
- Intensity: How hard you train. This could be the weight on the bar, your heart rate, or your perceived effort.
- Time: How long each session lasts. 30 minutes? 90 minutes?
- Type: The kind of exercise you're doing. Resistance training, running, swimming, etc.
Think of these as the dials on a control panel. Turning one dial up often means you need to turn another one down to keep the system running smoothly. For example, if you increase the intensity of your workouts, you might need to decrease the frequency or time to allow for adequate recovery.
Finding the Right Volume
Training volume is a crucial metric for muscle growth (hypertrophy) and strength. It's often calculated as sets x reps x weight, but a simpler way to track it for programming is just counting the number of hard sets you perform for a muscle group in a week. A 'hard set' is one taken close to muscular failure, where you only have 1-3 repetitions left in the tank.
So, how many sets are enough? Research points to a general dose-response relationship. More volume often leads to more growth, but only up to a point. After that, you hit a point of diminishing returns where recovery suffers.

Full Body or Split Routine?
Once you know your target weekly volume, you need to decide how to distribute it. This is where the choice between a full-body routine and a split routine comes in.
A involves training all major muscle groups in each session. Typically, you'd do this 2-3 times per week on non-consecutive days. A split routine, on the other hand, divides the body into parts, with each part trained on a different day. Common examples include:
- Upper/Lower Split: You train your upper body one day and your lower body the next.
- Push/Pull/Legs (PPL): You group muscles by their function. One day is for 'pushing' muscles (chest, shoulders, triceps), one for 'pulling' muscles (back, biceps), and one for legs.
- Body Part Split: The 'classic' bodybuilding approach, where each day is dedicated to one or two muscle groups (e.g., Chest Day, Back Day).
The best choice depends on your schedule and goals. Full-body routines are efficient and great for general fitness or beginners. Since you hit each muscle multiple times per week, the stimulus for growth is frequent. They're also forgiving; if you miss a day, you can just pick it up on your next scheduled day without a major disruption.
The main drawback is that sessions can become long and tiring as you get stronger and need more volume. It's hard to fit in 15-20 sets for every muscle group in a single workout.
Split routines solve this problem. By focusing on fewer muscle groups per session, you can achieve a higher quality volume for each one. This is why they are favoured by bodybuilders aiming for maximum hypertrophy. The downside is a lower frequency of stimulus for each muscle, and missing a workout is more disruptive. If you skip 'leg day', your legs don't get trained for a full week.
Managing Fatigue
Finally, we must consider the body as a whole. Training doesn't just fatigue individual muscles; it creates systemic fatigue, a general drain on your central nervous system and your body's recovery resources. Both heavy resistance training and intense cardiovascular exercise are major contributors.
Stacking too many high-stress days together is a recipe for burnout. A smart programme distributes the load across the week. Think about planning your week to avoid placing two extremely demanding sessions back-to-back. For example, it's probably unwise to schedule a heavy squat and deadlift day the morning after a high-intensity interval running session. Your legs, and your entire system, won't have had time to recover.
A good rule of thumb: separate your heaviest resistance training day and your most intense cardio session by at least 48 hours.
You can also pair less demanding activities together. A long, slow 'Zone 2' cardio session can be done on the same day as a lighter upper body workout without much interference. The goal is to manage the total stress on your system, ensuring you can consistently show up and perform well, week after week.
