Beyond Basic Calories

Gaining muscle without excess fat requires precision. It’s not just about eating more; it’s about eating just enough more. The foundation of this precision is your Total Daily Energy Expenditure (TDEE), the total number of calories your body burns in a day. For anyone serious about changing their body composition, generic online calculators that only use age, sex, and weight are too blunt. We need a sharper tool that accounts for what really drives your metabolism: your lean body mass.

Your Basal Metabolic Rate (BMR) is the energy your body uses at rest just to stay alive. Since muscle is more metabolically active than fat, basing your BMR on your Lean Body Mass (LBM) gives a much more accurate starting point. This is where the Katch-McArdle formula comes in. It's favored by many athletes and coaches for its focus on what matters.

To use this, you first need your Lean Body Mass (LBM). The most accurate methods are clinical, like a DEXA scan. However, many smart scales provide a reasonable estimate of body fat percentage. If you have that, you can calculate your LBM.

For example, if you weigh 80 kg with 15% body fat:

  1. Fat Mass = 80 kg * 0.15 = 12 kg
  2. LBM = 80 kg - 12 kg = 68 kg

Now plug that into the formula: BMR = 370 + (21.6 * 68) = 1838.8 kcal. This is your baseline.

Factoring in Your Life

Your BMR is just the energy you burn at rest. To find your TDEE, you must account for your daily activity. This includes everything from brushing your teeth to intense training sessions. We do this using an activity multiplier.

Continuing our example, if the 80 kg individual is moderately active, their TDEE would be:

TDEE = 1838.8 kcal (BMR) * 1.55 (Activity Multiplier) = ~2850 kcal.

This is their maintenance level, the calories needed to maintain their current weight. But there’s one more small adjustment: the energy it costs to process the food itself.

The (TEF) is the energy expenditure above your resting metabolic rate due to the cost of processing food for use and storage. Protein has the highest TEF, while fats have the lowest. For a mixed diet, TEF accounts for about 10% of your total caloric intake. While you can calculate this precisely, a quick way to account for it is to simply add 10% to your calculated TDEE. For our example, that adds another ~285 kcal, but we typically fold this into the surplus we're about to create.

Building Your Surplus

With an estimated TDEE of ~2850 kcal, you now have a maintenance baseline. To build new muscle tissue, you need to be in a caloric surplus. However, a massive surplus is counterproductive, as the body can only build muscle so fast. Excess energy will be stored as fat.

A targeted surplus of 250-500 kcal per day is the sweet spot. It provides enough energy for muscle protein synthesis while minimizing fat gain.

So, for our example individual, the target daily intake would be:

2850 (TDEE) + 250 to 500 kcal = 3100 to 3350 kcal per day.

Track, Adjust, Repeat

This calculation is your best starting point, not a permanent setting. The final step is to monitor your progress and adjust. The goal is a slow, steady weight gain, which indicates that you're likely adding mostly lean mass.

A useful guideline is for beginners to aim for a weekly weight gain of 0.5% of their body weight, averaged monthly, and for advanced lifters to target about 0.25% of body weight per week.

For our 80 kg (176 lbs) person, this means aiming to gain about 0.2 to 0.4 kg (0.44 to 0.88 lbs) per week.

Weigh yourself daily, but only pay attention to the weekly average. If your average weight gain is on target, your numbers are correct. If you're gaining too fast, slightly reduce your calories. If you're not gaining weight, slightly increase them. This continuous feedback loop is the key to optimizing lean growth.
