Three Grips to Rule Them All

Your deadlift PR is impressive, but it doesn't tell the whole story about your grip. While it demonstrates strong support grip, it neglects two other critical types: crushing and pinching. Each type recruits forearm musculature differently, and understanding them is the first step to building truly powerful hands.

  • Crushing Grip is what you use to squeeze something in your palm, like a can or a hand gripper. This is a dynamic, concentric action primarily driven by the four fingers.
  • Pinching Grip involves squeezing an object between your thumb and fingertips. Think of holding a weight plate by its edge. Here, the thumb acts in opposition, creating a unique stress.
  • Support Grip is your ability to simply hold onto something for an extended period, like during a heavy farmer's walk or at the top of a deadlift. This is primarily an isometric challenge.

Most lifters only train support grip as a side effect of other exercises. This leaves a massive potential for forearm growth on the table because it undertrains the specific muscles involved in crushing and pinching. To maximize hypertrophy, you need to target all three.

The Engine in Your Forearm

When you make a fist, the real work happens in your forearm, not your hand. The primary movers are two sets of muscles: the flexor digitorum superficialis (FDS) and the deeper (FDP). The FDS bends the middle knuckle of your fingers, while the FDP bends the knuckle closest to your fingertip. This division of labor is key.

The FDP is the true powerhouse of your grip. Because its tendons run all the way to your distal phalanges (the very tips of your fingers), it has superior mechanical leverage for crushing and pinching. The thumb's role is also crucial, acting as a buttress. When you wrap your thumb over your fingers, you create a closed kinetic chain, significantly increasing the force your FDP can generate.

Simply lifting heavy isn't enough for maximum forearm hypertrophy because standard barbells don't sufficiently challenge the FDP. The diameter is too small, allowing the FDS and the larger muscles of the hand to do most of the work. To force the deep flexors to engage, you must increase the diameter of what you're gripping. Using products like Fat Gripz or simply wrapping a towel around a dumbbell forces your fingers to spread wider, shifting the mechanical stress directly onto the FDP.

The Fat Gripz make everything more difficult and I have seen not only my grip strength increase, but also the size of my forearms.

Position, Duration, and Drive

You can isolate different forearm muscles by changing your wrist position. A neutral or slightly extended wrist provides the strongest possible grip, as it aligns the flexor tendons for optimal force production. Flexing your wrist, as in a wrist curl, shortens the flexor muscles and reduces their contractile potential for gripping, but it's a great way to isolate them for hypertrophy.

When training grip, you must consider the trade-off between isotonic (dynamic reps) and isometric (static holds) contractions. Dynamic reps, like closing a hand gripper, are excellent for building muscle through metabolic stress and mechanical tension. However, static holds, like a timed hang from a pull-up bar, are superior for improving and support strength. A strong grip isn't just about muscle size; it's about your central nervous system's ability to recruit as many motor units as possible in those muscles. High-tension isometrics are the best way to train this.

A comprehensive forearm program should incorporate both. For example, you could perform heavy, low-rep plate pinches (isotonic) to build the pinching muscles and finish with a max-duration hold using a thick-handled dumbbell (isometric) to enhance neural drive and support grip. By systematically targeting different grip types with varied training styles, you move beyond the incidental forearm work from back day and start treating grip strength as the skill it is.
