The Real Drivers of Growth
Muscle growth, or hypertrophy, isn't just about lifting heavy things. It's about sending a specific signal to your muscle cells to rebuild bigger and stronger. This signal is primarily triggered by two key factors: mechanical tension and metabolic stress.
Mechanical tension is the force your muscles generate when contracting against a heavy load. Think of the strain you feel during the last few reps of a challenging set. This tension directly disrupts the muscle fibers, signaling the need for repair and growth. Metabolic stress, on the other hand, is the buildup of byproducts like lactate within the muscle during a set. That burning sensation you feel is a sign of metabolic stress working its magic.
Both of these stressors activate a crucial pathway in your cells involving a protein called mTOR, which is the master regulator of muscle protein synthesis (MPS)—the process of building new muscle tissue. The goal of any hypertrophy program is to maximize this signal without creating more fatigue than your body can handle.
Not all reps are created equal. The most potent stimulus for growth comes from the reps performed closest to muscular failure.
These are often called 'effective reps.' As you approach failure, your body is forced to recruit the largest, most growth-prone muscle fibers to move the weight. A set of 12 where the first 7 reps are easy only provides about 5 effective reps. This is why just going through the motions isn't enough; the effort is what counts. The challenge is finding the sweet spot that provides enough stimulus from these effective reps without accumulating excessive systemic fatigue.
Measure What Matters
Instead of just counting reps, a more effective way to gauge effort is by using the Rate of Perceived Exertion (RPE) scale or Reps in Reserve (RIR). They are two sides of the same coin.
RPE is a scale from 1 to 10 that measures how hard a set felt. An RPE of 10 means you went to absolute failure and couldn't have done another rep. An RPE of 9 means you had one rep left in the tank. RIR is simply the inverse: it's the number of reps you could have done before failure. So, an RPE 8 is the same as RIR 2—you had two good reps left.
For hypertrophy, most of your work should be in the RPE 7-9 range (or RIR 1-3). This ensures you're getting those crucial effective reps near failure, but it also leaves a little in the tank. Consistently training to RPE 10 (total failure) can generate a lot of fatigue for only a small additional benefit, making recovery harder and potentially hindering growth over the long term.
Take each set to muscle failure (or VERY near muscle failure). Training to failure ensures that we are recruiting all of our available muscle fibers and this is the real stimulus for muscle growth.
Finding Your Volume Sweet Spot
Volume, typically measured as the number of hard sets per muscle group per week, is a primary driver of hypertrophy. While more is often better up to a point, the relationship isn't linear. A good starting point for most people is 10-20 sets per muscle group per week. To dial this in, it helps to understand your 'volume landmarks.'

Your landmarks are not static. Your will be lower during a stressful work week or when you're in a calorie deficit. A key part of smart programming is starting a training block near your MEV and gradually increasing volume toward your MAV, before taking a deload week to let fatigue drop and repeat the cycle.
With an upper/lower split, you train each muscle group twice a week. This frequency allows you to hit your weekly volume goals without doing marathon sessions. For example, instead of doing 16 sets for your chest in one day, you can do 8 sets on your first upper body day and 8 sets on the second. This often leads to higher quality sets and better recovery.
